The hardest part of the gym is not the lifting. It is the moment you walk in and don't know what to do next. This guide fixes that. Read it once, and you will walk in knowing exactly what to do.
The short answer
Warm up for 5 minutes. Then do 6 exercises that cover your whole body, big ones first: legs, chest, back, hips, shoulders, abs. 2 sets of 6 to 8 reps each, with 2 and a half minutes of rest on the big ones. Write down your weights, go home, come back in two days.
Before you go
- Bring: water, a small towel, headphones, and your plan on your phone.
- Wear: anything you can squat in, and trainers with a flat sole.
- Go at a quiet time for your first few visits: early morning or mid-afternoon on a weekday.
- Know your session before you walk in. This is the single biggest thing. Decide at home, not on the gym floor.
Your first session, minute by minute
| Minutes | What to do |
|---|---|
| 0 to 5 | Bike or brisk treadmill walk. Just get warm. |
| 5 to 12 | Leg Press: one light set, then 2 sets of 6 to 8. Rest 2 and a half minutes between sets. |
| 12 to 19 | Flat Dumbbell Press: 2 sets of 6 to 8. |
| 19 to 26 | Lat Pulldown: 2 sets of 6 to 8. |
| 26 to 33 | Romanian Deadlift with dumbbells: 2 sets of 6 to 8. |
| 33 to 38 | Lateral Raise: 2 sets of 6 to 8, 1 and a half minutes rest. |
| 38 to 43 | Cable Crunch or Dead Bug: 2 sets of 6 to 8. |
| 43 to 45 | Write down every weight you used. Next time, go up on anything where you got 8 reps on both sets. |

How to pick the weight
Choose a weight you could lift about 10 times and stop at 6 to 8. The last two reps should feel hard but still clean. Too easy? Go up next set. Too hard? Go down. Nobody is watching the number but you.
The unwritten rules
- Wipe down benches and machines after you use them.
- Put dumbbells and plates back where they came from.
- Rest away from the machine if someone is waiting, or let them work in.
- Don't walk right in front of someone mid-set or stand between them and the mirror.
- Headphones on means you're training. People will mostly leave you alone.
When the machine is taken
Do the next exercise on your list and come back to it. Or use the dumbbell version that trains the same muscles: a goblet squat for the leg press, a one-arm dumbbell row for the pulldown, a dumbbell press for the chest machine. You never have to hover.
The app that tells you exactly what to do
AGUNA was built for exactly this moment. Open it and today's session is already there: every exercise in order, the sets, the reps, the weight and a timed rest between sets. If the gym is busy, one tap swaps every machine for a dumbbell version. If a machine is taken mid-session, one tap moves the next free exercise up. Your first full workout is free, with no card.
Frequently asked
What should a beginner do on the first day at the gym?
Warm up for 5 minutes, then do 5 or 6 exercises that cover your whole body: a leg press, a chest press, a pulldown, a hip hinge, a shoulder raise and an ab exercise. 2 sets of 6 to 8 reps each, with a full rest between sets. Done in under an hour.
Is there an app that tells you exactly what to do at the gym?
Yes. AGUNA plans the whole session: every exercise in order, the sets, the reps, the weight and a timed rest, so you never stand there deciding. One tap swaps machines for dumbbells if the gym is busy. Your first full workout is free.
How do I not look lost at the gym?
Walk in with your session already written on your phone, start with the first exercise, and use the rest time to set up the next one. Nobody can tell a beginner with a plan from anyone else.
What if the machine I need is taken?
Do the next exercise on your list and come back to it, or use the dumbbell version that trains the same muscle. You can also ask 'can I work in?', which means taking turns between sets. Most people say yes.
How long should I spend at the gym as a beginner?
45 to 60 minutes, three times a week. Most of that is rest between sets, which is how your muscles recover enough for the next set.
What are the basic gym rules?
Wipe down equipment after you use it, put weights back, don't sit on a machine while resting on your phone for long, and give people space when they lift. That covers almost everything.
How do I deal with gym anxiety?
Go at a quieter time (early morning or mid-afternoon), wear headphones, and bring a plan so there is nothing to decide in front of other people. Start with machines and dumbbells in a corner before the busy free-weight area.
